How to Do a Tabata Workout: A 4-Minute Beginner Routine and Quiet Apartment Moves

A high-intensity interval workout that's over in four minutes — routines you can do at home right now.

Updated:

What is Tabata?

It comes from a 1996 study by Professor Izumi Tabata's team in Japan: 20 seconds of all-out effort, 10 seconds of rest, eight times — four minutes total. Short but breathtaking, it fits even your busiest days.

The original study used very high intensity with athletes. For most people, "the hardest effort you can sustain for all eight rounds" is enough.

Setting the timer

  1. In the Tabata Timer, press Tabata for 20 s / 10 s / 8 rounds.
  2. Press Start: after a 10-second get-ready, work shows red, rest shows green, and beeps count down the last 3 seconds.
  3. Use Big view to read it from your mat; the screen stays awake while running.

RoundsMoveForm tip
1, 3, 5, 7SquatsSit back, keep knees from caving in
2, 4, 6, 8Knee push-upsStraight line from head to knees, chest close to the floor

For the first week or two, this four minutes is plenty. Then increase Sets to 2–3 with a minute of rest between sets.

Quiet, no-jump version

Jumps thump through the floor. In an apartment, keep the intensity without jumping:

  • Jump squats → fast squats or squat to calf raise
  • Burpees → step-back burpees, one leg at a time
  • Mountain climbers, driving knees to chest quickly
  • High knees → fast marching on the balls of your feet

A doubled-up yoga mat reduces noise and knee impact.

Safety first

  • Warm up for at least five minutes (walking, joint circles), and walk slowly for 2–3 minutes afterwards.
  • It's intense, so 2–4 times a week with rest days in between beats daily sessions.
  • If you have heart conditions, high blood pressure, joint problems or haven't exercised in a while, check with a doctor first.
  • Stop immediately if you feel dizzy or chest discomfort.

FAQ

Is four minutes really enough?

Research suggests high-intensity intervals can improve fitness when effort is high enough. For weight loss, diet and overall daily activity matter more, so combine it with walking.

How many reps in 20 seconds?

Form comes first. Count reps each round, then try to add one or two next time.

Can I use other intervals?

Yes. There are presets like 30 s work / 30 s rest, and you can set your own times and rounds.
